Fast pace


About my running: I've been running to cut away the fat and surpass even Brad Pitt as regards "the shredded look". But after I while I started to enjoy it the success that came along with it. Right now I have a pace of about 9 mph. +- 10% that I can keep up for about an hour straight, no breaks. What's the best way to get that up to 10mph for about an hour?

After that, I want to improve my sprint time from about 12.5-13 seconds for a hundred meters to a sub-12. If someone could help me out with that too, that'd be great.

Btw: I weight train a bit too... want to add on some mass at one point (like when I've reached my long distance goals and can relax a little on that point)
